How to run longer without getting tired

How much long-run distance to add, and how fast

Two separate limits govern a long run, and they answer different questions. One caps a single long run against that week's total mileage. The other caps how fast the week's total itself is allowed to grow. Exercise physiologist Jack Daniels, in Daniels' Running Formula, ties the first to weekly volume rather than a flat number: under about 40 weekly miles (64km), no single long run should exceed 30% of that week's total; at 40 or more weekly miles, the cap drops to whichever is smaller, 25% of the week's mileage or 150 minutes.

On the second question, the evidence is thinner than its reputation suggests. A 2008 randomized controlled trial by Buist and colleagues, published in the American Journal of Sports Medicine, put 532 novice runners on either a standard 8-week programme or a graded 13-week programme built around the "10% rule" (never raising weekly mileage more than 10% over the week before), training all of them toward the same 4-mile event. Injury rates came back almost identical: 20.8% on the 10%-rule programme versus 20.3% on the standard one. A 2025 cohort study of 5,205 runners in the British Journal of Sports Medicine (Frandsen and colleagues) tested two versions of the same idea and separated them. Overuse injury rates rose significantly when a single session went more than 10% past the runner's own longest run of the previous 30 days, with an adjusted hazard rate ratio of 1.64 for jumps in the 10-to-30% band, measured against runners who held steady or increased by up to 10%. The same study reported no relationship between injury and the week-to-week mileage ratio. So the single-session threshold has support in that data. The week-to-week version of the rule, the one Buist's trial randomized people onto, does not.

A runner logging more than 40 weekly miles would apply the stricter 25%-or-150-minute cap instead, and the same week-over-week logic still applies below the 10% ceiling.

Slow down before adding distance

A breathing rhythm to build toward

RunnersConnect's coaching guideline describes a 3:2 footstrike rhythm: inhale for three steps, exhale for two. Because the pattern uses an odd count, each exhale lands on a different foot than the one before it, which the guideline states helps spread impact stress across both sides of the body over the course of a run. Separately, the American Lung Association's guidance on breathing for runners describes breathing from the diaphragm rather than the chest: let the belly rise on the inhale so the diaphragm can descend and the lungs have room to fill. Both are coaching guidelines to settle into gradually as effort steadies.

Fuel runs that cross 60 to 90 minutes

The International Society of Sports Nutrition's 2017 position stand on nutrient timing (Kerksick and colleagues, published in the Journal of the International Society of Sports Nutrition) recommends consuming carbohydrate at a rate of about 30–60g per hour, in a 6–8% carbohydrate-electrolyte solution taken in 6–12 fluid ounce doses every 10–15 minutes, during exercise bouts that pass roughly 60 minutes at an effort above 70% of VO2max, particularly once a session runs past 70 minutes. That intensity threshold sits closer to a hard tempo effort than an easy long run, so the position stand's own numbers are what's stated here rather than a claim about exactly how they apply at an easier long-run pace. Either way, once a run crosses into the 60-to-90-minute range, carrying something to eat becomes worth planning for rather than deciding on the move.

Putting a long run together

  1. Set the pace first. Use the RunnersConnect offset above to work out an easy pace from a known race pace, before the run starts.
  2. Add distance by the caps above, regardless of how good last week felt. Keep any single run within 10% of your own longest run of the past 30 days, the threshold Frandsen and colleagues measured, and stay under Daniels' 30%-or-25% long-run cap from the table above.
