How long until running gets easier?
NHS Couch to 5K's own structure marks its biggest shift at week 5, when continuous running replaces run-walk intervals for the first time. Some of the adaptation starts earlier than that, before it's noticeable on a run. In the early weeks, "easier" usually means the same effort now covers more ground, before it means less effort for the same ground.
Below is what NHS Couch to 5K's own progression implies about the timeline, what two physiology studies actually measured, with their limits stated plainly, and why some weeks feel flat even when training is going fine.
What changes, week by week
The table below maps NHS Couch to 5K's published structure onto weeks 1 through 12. The plan itself runs 9 weeks, with a rest day between each of its three weekly sessions; where a row extends past week 9, that's beyond the official plan, using the aerobic-capacity study cited further down instead.

The caveat that matters most: in these first three months, "easier" mostly describes distance and duration. A pace that felt maximal in week 1 usually still asks something similar of your heart rate in week 8; what's changed is how far that same effort carries you. Effort itself easing for a given pace comes later, and is the slower-moving change covered next.
Why the early weeks feel harder than they should
NHS Couch to 5K's own structure is evidence of this: it wouldn't need 9 weeks and a gradual build if the body adapted to running in a straight line from day one. Week 1 alternates a 1-minute run with 1 minute 30 seconds of walking, eight times. Week 5 is the first time continuous running replaces intervals at all, a 20-minute run with no walk breaks. That's a five-week gap between "run for a minute" and "run for 20 minutes straight," built into the plan on purpose.
Some of what changes in that gap doesn't show up as speed or distance yet. A 1980 study by Convertino and colleagues, published in the Journal of Applied Physiology, put eight trained young men through eight days of daily cycling, two hours a day, and measured plasma volume rising 12.1%, accounting for most of the total rise in blood volume. Those subjects trained on a cycle ergometer, a far heavier protocol than any beginner running plan, so the exact numbers don't transfer. What the study shows is that plasma volume, a cardiovascular-side adaptation, is one of the fastest-moving pieces of training response the body makes. It's a plausible part of why breathing can start to settle before week 5's continuous run, even on days the run itself still feels hard.
Aerobic capacity itself is the slower-moving side. A 2025 study by Jarrett and colleagues in the International Journal of Exercise Science put 44 women not on any other exercise program through 12 weeks of vigorous treadmill walking, three 30-minute sessions a week at about 70% of VO2max. Average VO2max rose from 30.52 to 33.00 ml/kg/min, an 8.2% increase. That study measured walking rather than running, in a supervised lab protocol rather than a beginner training plan, but it's the closest verified figure for how long an adult who isn't already exercising regularly takes to see aerobic capacity move measurably: roughly three months of consistent sessions.
Why progress isn't a straight line
RunnersConnect founder Jeff Gaudette writes that runners who keep the same basic training eventually hit a real plateau. In his coaching experience, the mechanism behind it is straightforward: a body that hasn't trained in years responds fast to almost any consistent stimulus, and that rate of response slows once the stimulus stops being new. The same mechanism explains earlier flat stretches too. Week 4 can feel flatter than week 8 for exactly that reason.
Breathing and legs adapt on different clocks as well. The cardiovascular side, heart rate and breathing for a given pace, tends to respond within weeks. Muscle, tendon and bone take longer to catch up to the same load. That gap is why breathing can feel under control well before legs feel recovered the morning after a run, and it's the shape of a normal plateau rather than a sign that training has stopped working.
Common mistakes that make it feel slower than it is
- Judging week 3 against someone else's week 10. Every timeline above is an average from a specific study or plan, rather than a personal deadline.
- Running every session at the same hard effort. A pace held too hard on easy days keeps the body running the same test over and over. The run-walk method and NHS Couch to 5K both build in walking on purpose.
- Expecting each week to feel better than the last. Plateaus around weeks 3 to 4 are part of the plan's own shape rather than a signal that something is wrong.
- Quitting right before week 5's jump. The biggest single change in the NHS structure lands right after the stretch that tends to feel flattest.
