How should beginners start hill running?
Start with one hill session a week on a gentle grade, and expect the pace to look slow next to a flat run at the same effort. Minetti and colleagues' 2002 treadmill study found the energy cost of running rises from 3.40 J/kg/m on level ground to 18.93 J/kg/m on a 45% uphill grade, and that below roughly a 15% downhill grade, running's mechanical efficiency shifts toward that of eccentric muscle contraction. Barnes and colleagues' 2013 study found 6 weeks of uphill interval training improved running economy and, on average, 5-km time-trial performance in well-trained runners. A downhill run also produces muscle soreness that a 2020 review in Sports Medicine found peaks around 48 hours later.
Coaching articles on hill running tend to recommend a session without saying what grade or duration it was tested at. The table below lines up four common hill sessions against what a named source actually measured for each, and a beginner-scaled version of each one.

This is Runked's own compilation, built by lining up each source's own grade, duration and outcome. No single source above published a table combining all four session types this way, and the sample sizes behind the Barnes et al. figures were small, three to five runners per grade group within a 20-runner study.
Why hills work, according to the research
Alberto Minetti and colleagues measured oxygen uptake in 10 male elite mountain-endurance athletes running on a treadmill tilted from a 45% downhill grade to a 45% uphill grade, published in the Journal of Applied Physiology in 2002. Running's energy cost was 3.40 ± 0.24 J/kg/m on level ground, independent of speed, and rose to 18.93 ± 1.74 J/kg/m on the 45% uphill grade. Downhill, cost fell to its lowest point, 1.73 ± 0.36 J/kg/m, on a 20% downhill grade, then climbed again on steeper descents, reaching 3.92 ± 0.81 J/kg/m on the 45% downhill grade. Above roughly a 15% uphill grade and below roughly a 15% downhill grade, the study reports that running's mechanical efficiency approaches that of concentric and eccentric muscle contraction respectively, the same shift the paper describes Margaria's earlier work finding for walking. That is the physiological reason a hill mile at an easy effort takes longer than a flat mile at the same effort: at a given pace, uphill running costs more energy at every grade tested, and downhill running below about a 20% grade starts costing more again too.
Kyle Barnes and colleagues tested whether uphill interval training changes running economy and race performance, in a 2013 study in the International Journal of Sports Physiology and Performance. Twenty well-trained runners, averaging a 16.5-minute 5-km personal best, were split into five groups running two uphill interval sessions a week for 6 weeks, each group assigned a different grade and duration: 18% for 8–12-second reps, 15% for 30–45-second reps, 10% for 2–2.5-minute reps, 7% for 4–5-minute reps, and 4% for 10–25-minute reps. Modeling percentage change across all 20 runners as a function of training intensity, the steepest, 18% protocol was the study's optimal dose for running economy, a modeled 2.4% improvement (90% confidence limits ±1.4%), and for every neuromuscular measure tested. Time-trial performance improved by about 2% (±0.6%) on average across all five groups, with, in the authors' own words, "no clear optimum" among the five gradients: the steep group's advantage showed up in economy and power scores, while the 5-km gain stayed about level with the other four grades.
Downhill running's lower energy cost around a 20% grade doesn't come free. Bastien Bontemps and colleagues' 2020 narrative review in Sports Medicine, covering the body of downhill-running research, reports that delayed-onset muscle soreness after a downhill run peaks around 48 hours later, at a similar magnitude in previously untrained (49.0 mm, 95% CI 42.0-58.0 mm) and trained runners (53.7 mm, 95% CI 45.3-67.5 mm). The review reports a median downhill grade of 12% across the protocols it covers, with the middle half of those protocols falling between 10% and 15%, a median duration of 40 minutes and a median speed of 11.3 km/h. It also describes a repeated bout effect: runners who have done downhill running before show smaller soreness and less muscle-protein leakage in the blood after a second downhill session than after their first, an effect the review says fades over weeks without another downhill session to renew it.
How to apply it to a first hill session
Fitzgerald's beginner hill-sprint session targets speed and strength on a short, steep hill: find a grade of about 8% or steeper, run up hard for 8 to 10 seconds, walk back down for 60 to 90 seconds to recover fully, and do 2 to 3 reps the first time, adding 1 to 2 more each session until you reach 8 to 10. Barnes and colleagues' 6-week study used the same steep-grade idea at a bigger dose, 12 x 8-second reps at an 18% grade in week 1, building to 24 x 12-second reps by week 6, twice a week, so Fitzgerald's lower starting volume sits well inside what that study eventually tested.
For a longer aerobic hill effort, distinct from the short power reps above, the study's gentlest long-repeat group started at 4 x 4 minutes on a 7% grade in its first week and built to 7 x 5 minutes by week 6. A beginner adapting that has room to start with fewer reps than that first week and build slowly, in the same direction the study's own 6-week progression moved.
Whichever session you pick, expect the pace on the hill to look slow next to a flat run at the same effort; Minetti and colleagues' numbers above explain why. Effort is the number worth watching on a climb, since pace reliably drops there for reasons the research above accounts for.
Common mistakes beginners make with hills
- Sprinting the first few reps at full effort. Fitzgerald's own progression starts at 2 to 3 reps, well short of the 8 to 10 his beginner build-up eventually reaches.
- Judging fitness by hill pace against flat pace. Minetti and colleagues' data show running's energy cost keeps rising with grade well before reaching Barnes and colleagues' steepest tested slope, so a slower hill pace at the same effort is exactly what the physiology in the table above predicts.
- Running a hard downhill session without easing into it. Bontemps and colleagues' review found soreness peaks around 48 hours after a downhill run and is reduced by prior exposure, so a first steep descent is a poor choice right before a race or a demanding training week.
- Treating a rolling route as a substitute for a fitness base. Stuckey's guidance calls for building to a comfortable 3 to 6 miles before adding hill training on top of it.

A hill mile at an easy effort costing more energy than a flat mile at that same effort is exactly what those numbers predict, so a slower pace on a climb is not a sign of lost fitness.
